“Welcome to F3, my name is Spitvalve and I am your Q for today. This is a free, volunteer, peer-led workout. I am not a professional and don’t know your injuries, so modify as necessary and remember that your most important workout is your next workout. 



  • Flap Jacks

  • Derricks: Single leg deadlifts, in 4 count
  • Danger Zone – Side straddle Hops w/ squats every time Loggins says “danger zone”

The Thang #1: 

    • Mosey over to steps leading to grotto. Bear Crawl up steps/path, crabwalk down. Once in grotto: 
      • John Tyler fathered the most children out of any president – 15. Do 15 Derkins on ledge. 
      • Lincoln, the tallest president, likely had Marfans (connective tissue disorder, making you long and thing). He was 6’4”. Do 64 Tricep Dips. 
      • James Madison, the shortest president, was only about 5”4” and weighed just over 100lbs. Do 54 air squats 
    • Mosey over to the field. 
      • Joe Biden’s dog, Commander, has been involved in no less than 11 biting incidents during his presidency, including one that hospitalized a secret service agent. Do 11s:
        • 10 Merkins, 1 Burpee at the 10 Yard line. Sprint rest of 90 yards, Recover jog back to the 20. Perform 9 Merkins, 2 Burpees, sprint the remaining 80 yards, recover jog to the 30. Repeat until all 100 yards and 11’s have been completed
        • We got to the opposing 40 before Q and PAX were thoroughly gassed… and it was time to move on.
    • After this – get on the ground to do some hip work. 
  • Gerald Ford was a star football player at Michigan and turned down offers from the GBP and the Lions. The packers have 13 super bowls, and the Lions have 0. Do 13 of the following exercise: 
        • Lying on your side, with top leg bent, knee-high and facing up, and foot on ground, lift lower leg. Switch sides to lift other leg, too. Recommended Reps: 20 each side

  • William Taft started the tradition of throwing out the 1st pitch of the baseball season at a Washington Senators game in 1910. Do 10 of each:
      • Assorted hip opening exercises.



  • PAX choice for a bit. 
    • Slider chose slow motion “Dead Bugs”
    • McFeely, in honor of presidential hopeful Chris Christie, chose “Broken Drawbridges”
    • Webelos chose Freddie Mercuries

  • Barack Obama was born in Hawaii, the 50th state. 

      • PAX on their 6’s, heads in the center with legs out. (as though forming a clock). Q starts the PAX, legs up at 90 degrees, hands under your rear. One PAX at a time in a wave like motion- Each PAX counts off aloud as they drop and hold 1,2,3, etc around the circle until finishedDrop straightened legs to 10 degrees and hold until a full revolution has been made (as the second hands would move around a clock) then return to 90 degrees and repeat until smoked!


Circle of Trust

I had some friends over last night, and one of them stayed a bit longer to ask me how I was doing and talk through some tough things I’ve been dealing with the last few weeks. I appreciated him being willing to inconvenience himself and take some time out of his night to be with me and check in with me. Encouraged PAX to reach out to a friend and be willing to be interrupted to care for others in their lives,  just as I received last night.
